What you'll have in 10 minutes
A week-by-week plan that starts where you actually are - mostly walking, with short jogs - and builds slowly until you can run a 5K without stopping. Each session tells you what to do and roughly how hard it should feel, so you don't blow up in week one and quit.
This is not an app or a coach you pay for. It happens in a normal chat with Claude, the same way you'd ask any AI a question. If you can send a text, you can do this.
What you need (all free, no terminal)
- Claude - the free Claude Desktop app (Mac or Windows) or claude.ai in your browser. Nothing to set up beyond signing in.
- An honest sense of your current fitness, how many days a week you can run, and a target date if you have one.
- That's it. No connectors, no command line, no code.
Step 1: Pick your starting point
Be honest about today, not the runner you want to be. Can you walk briskly for 20 minutes? Jog for one minute? There's no wrong answer - the plan just needs the truth so it starts gently enough that you finish week one wanting to come back.
Step 2: Paste the prompt
Paste this into ClaudeBuild me a beginner couch-to-5K plan. Right now I can [walk 20
minutes but barely jog]. I can run [3] days a week and I'd like to
run a full 5K by [a date or 'in about 8 weeks'].
Rules: start gentle with a run/walk mix and increase slowly so I
don't get hurt or burn out. For each session, tell me exactly what to
do (warm up, intervals, cool down) and roughly how hard it should
feel on a 1-10 effort scale. Keep it realistic for someone new.

Do I need to know how to code for this?
No. It all happens in a normal chat with Claude - the free desktop app or claude.ai in your browser. You paste a prompt and talk to it like you'd text a friend. There is no terminal and nothing to install beyond signing in.
Is this safe? Is it medical advice?
It is general fitness guidance, not medical advice. The prompt asks Claude to start gently and build slowly, but it cannot know your health. If you have any condition, an injury, or haven't exercised in a long time, check with a doctor first and tell Claude so it stays conservative.
What if I'm really unfit right now?
That's exactly who this is for. Tell Claude the honest truth - even if that's 'I can only walk' - and it starts there, with more walking and shorter jogs, building up at a pace you can actually sustain.
Can I fit it around my schedule?
Yes. Tell it how many days a week you can run and which days, and it spaces the sessions with enough rest. If your week changes, just ask it to shuffle the plan.
What if a week is too hard or too easy?
Tell Claude how it actually felt and it rebuilds the rest of the plan to match. That adjustment is the whole point - a plan that bends to you is one you'll finish.
Does this cost anything?
No. You can build the whole plan on a free Claude account. The Claude Code Club community is a separate, optional $9 a month for the advanced, self-adjusting training systems, but you do not need it to get to your first 5K.
